The points you lose late in a match aren't always technical — they're physical. This plan builds that side away from the court with no gym required: dumbbells, bands and a bit of floor space, planned around the days you play.
This page is for the player whose week already revolves around squash — league night, club practice, the odd friendly — and who wants the physical side handled without adding a gym membership to the calendar. Every session runs on floor space, a pair of dumbbells and a set of bands, so it works in a living room, a garage or a hotel room.
It is not a gym programme and it is not on-court coaching: technique, drills and match play stay with your club and your coach. If what you actually want is four dedicated strength sessions a week in a full weight room, the 4-day gym squash plan is that page.
Long rallies punish a weak engine, and the corners punish slow feet. The off-court sessions pair interval conditioning with footwork and change-of-direction work, and lay just enough leg and trunk strength underneath to keep your lunge stable when the fifth game arrives.
The plan is built around the days you have free beside the court; you log what you do, and your coach steers progression and recovery — so the training feeds your game instead of leaving your best squash in the living room.
This is an actual plan from a GetMyCoach coach — read why it's built this way, then see the first weeks day by day. Yours is built around your fitness and your week.
Racket sports coach
I am your Squash Performance Coach. We will build the physical side of your game - court fitness, agility, strength and mobility - and track it against a court-fitness benchmark.
Most weeks blend hard court conditioning or ghosting intervals with agility, single-leg and rotational strength, and mobility. Calibration weeks set honest effort and movement quality before pushing; a court-fitness benchmark recurs through the plan so progress is measured, not guessed.
Repeat-sprint ability for long rallies
Lateral movement and recovery between rallies
Single-leg strength and trunk control for repeated lunges
This plan is built for your goal: Court Squash. It's matched to intermediate experience and 4 training days a week, so the workload fits where you are now — and it uses the equipment you have (running shoes, Dumbbells, Resistance bands and Outdoor running space). Squash Performance Coach tuned the volume so progress stays steady.
Your week combines Court Intervals / Racket strength / Agility Footwork / Mobility & injury prevention. Each session builds a different quality your sport demands, and the hard efforts are spaced so you can recover between them.
Short, sharp efforts to build top-end fitness.
The strength work that underpins everything else in your week — the base your sport is built on.
Quick feet and sharp changes of direction — the movement skills your sport is won and lost on.
Mobility and prehab to keep your joints healthy and your hard training uninterrupted.
Build repeat-sprint ability with progressive court conditioning and ghosting intervals, develop single-leg and trunk strength for repeated lunges, and protect the hips, ankles and shoulders with consistent mobility. Progress in small, measurable steps and re-test against the court-fitness benchmark.
I've structured your plan to steadily build your court fitness and power. Each week, you'll find the demands of your court intervals, racket strength, and agility footwork sessions gradually increase, pushing your body to adapt and become more robust. This progressive challenge ensures you're always developing the physical qualities needed to dominate on court.
When the work starts to feel easier, add reps inside 8–12, then a small amount of weight — only when your form and recovery stay solid.
Each set lists an RPE/RIR target — how many reps you should have left in the tank. Higher RPE means closer to failure; it keeps your effort honest without guessing.
You selected 4 training sessions per week. Your plan blends court conditioning and ghosting intervals, lateral agility, single-leg and rotational strength, and mobility for injury prevention.
Your rest days are just as crucial as your training days for performance and injury prevention. I've also built in lighter weeks to allow your body to fully recover and consolidate gains, ensuring you stay fresh and powerful throughout your training cycle.
